Head-to-Toe Body Scan: Twenty Minutes Without a Task

A body scan is not a relaxation trick, it is a way of giving attention a slow, boring job so it stops rehearsing. The pace is deliberately uneventful — you move through the body once, in order, and whatever you find there is the finding. Twenty minutes is long enough that the scan usually finishes after you have stopped narrating it.

How to run this practice

Read at the pace you would speak. A paragraph roughly equals one slow breath; if you lose your place, the next paragraph still works on its own.

Lie on your back, arms a little away from the sides, palms up, legs long. Take a moment to feel the weight of the body against the surface underneath it. You have nothing to change and nothing to achieve; the whole practice is just noticing, in order, from top to bottom.

Begin at the crown of the head. Notice whatever is there — warmth, pressure, nothing in particular. Then let your attention move slowly down over the forehead and the temples, the way a hand would move if it were hovering just above the skin.

Take the face next: around the eyes, the bridge of the nose, the cheeks. Let the jaw be soft. Then the ears and the back of the head, and the whole neck, front and back.

Move into the shoulders, one at a time, and then down each arm in turn — upper arm, elbow, forearm, wrist, the back of the hand, each finger. If you notice a difference between the two arms, note it and move on.

The chest and the upper back come next. Feel the ribs widen slightly with each breath and settle back. Then the belly, the lower back, and the hips, all the way across the pelvis.

Now the legs, right then left. Thigh, knee, calf, ankle, heel, sole, each toe. Take your time here; the legs are the longest region and they are where a day of standing or sitting is stored.

When you reach the toes, let the attention widen so it covers the whole body at once, the way a light comes up in a room rather than a torch beam moving along it.

Rest there. There is no next instruction. If the mind starts planning tomorrow, that is what minds do — let the plan finish and come back to the weight of the body on the bed. Stay until you stop hearing the words, and then sleep.

If it goes sideways

Practical note

If you lose the thread of the sequence, do not restart from the top. Pick up at the nearest body part you can actually feel and carry on downwards.
